Is the protein goal your app generated actually accurate?

Most calorie tracking apps generate a protein goal for you automatically. Here's why that number is almost always wrong — and what to use instead.

You download a calorie tracking app. It asks your age, height, weight, and goal. You tap through the onboarding in about 90 seconds. At the end, it confidently tells you: "Your daily protein goal is 62g."

You think: great, the app figured it out for me.

But where did that number come from? And is it actually right for you?

The short answer: probably not. Here's why.

Where apps get their numbers from

Most calorie tracking apps calculate your macro targets — including protein — using a formula derived from your calorie goal. The most common approach is to assign protein a fixed percentage of total calories, typically somewhere between 10% and 35%, in line with general dietary guidelines.

So if the app sets your calorie goal at 1,800 calories and assigns 15% to protein, you get:

1,800 × 0.15 = 270 protein calories ÷ 4 calories per gram = 67g protein

That's the number. It came from a percentage of a calorie estimate. Not from your body composition. Not from your training. Not from what you're actually trying to achieve.

The RDA (Recommended Dietary Allowance) for protein is 0.8g per kg of bodyweight — the minimum to prevent deficiency in a sedentary adult. Most apps use this, or something close to it, as their baseline. That number was never meant to be a performance or body composition target.

The problem with percentage-based goals

Protein needs don't scale with calories — they scale with bodyweight and activity level. A 90kg person who lifts weights needs roughly the same amount of protein whether they're eating 1,600 calories or 2,400 calories. The muscle doesn't care about your calorie budget.

When apps tie protein to a calorie percentage, the goal shrinks when you eat less and grows when you eat more — which is backwards. The people most likely to need higher protein (those in a calorie deficit, trying to preserve muscle while losing fat) end up with the lowest protein targets.

What "sedentary adult" actually means

The dietary guidelines that most apps are built on were designed for the general population — not people who exercise, not people trying to build or maintain muscle, not people in a calorie deficit. The baseline recommendation of 0.8g/kg is the floor, not the ceiling. It's the amount needed to not lose muscle mass if you sit at a desk all day and do nothing else.

For anyone who trains with any regularity, research points to 1.6–2.2g per kg of bodyweight as the range that supports muscle maintenance and growth. But if your goal is to genuinely excel physically — build muscle, recover fast, and maximise your training — 2g/kg is the number to aim for. It's the upper end of what the research supports and the number serious athletes and lifters actually hit.

A real example: an 80kg person who trains 3-4 times a week.

That's not a small rounding error. That's a completely different dietary approach.

Why apps get away with it

Most people don't question the number the app gives them. It has decimal points and a progress bar — it feels authoritative. And for the app's actual purpose (calorie tracking for weight loss), the protein number is secondary. It's there to fill out the macro ring, not to optimise your muscle retention.

Apps are also built for the median user, not for someone who's serious about body composition. The median user isn't tracking protein as a primary goal. They want to lose weight, and the app is designed around that.

How to set your own goal properly

Ignore the app's suggestion. Use this instead:

The 2g/kg mark is where the research and real-world results align. It's enough protein to maximise muscle protein synthesis, support recovery, and give your body everything it needs to actually grow.

Quick example: 80kg person who trains regularly → 80 × 2 = 160g protein/day. That's your number. Not whatever the app generated.

The bottom line

The protein goal your calorie app generated is almost certainly too low if you exercise at all. It was calculated from a percentage of your calorie target using guidelines designed for sedentary adults — not for anyone serious about building muscle.
